How to Track Volume by Muscle Group (the Five-Second Method)

Volume counting goes wrong in two directions. Some lifters never count at all and discover after six months that their rear delts and hamstrings have been living on scraps. Others build a spreadsheet with per-head triceps accounting and abandon the whole project in week three. The method that survives sits in between: quick enough to keep up in seconds, with enough resolution to catch the imbalances that matter.

The currency: hard sets

The unit that the volume research counts, and the one worth tracking, is the hard working set: a working set that stops roughly 0-4 reps short of failure, with 0-3 the unambiguous zone. Stimulus per set rises as you get closer to failure, so a set at 4 reps in reserve counts while contributing somewhat less than one at 1; if you log RIR, you already have the qualifying data attached to every set.

Warm-ups stay out of the count. They are submaximal on purpose, which makes them preparation rather than stimulus, and including them inflates every total you will later compare against a target. Rep counting is also the wrong direction to add precision: sets are the unit the evidence measures, and reps within a sensible range are interchangeable enough at this level of resolution.

The half-set rule for indirect work

Compound lifts train more than their headline muscle, and pretending otherwise breaks the accounting in both directions. Count indirect work at half credit: a bench press is a full chest set and about half a triceps set, a row is a full back set and about half a biceps set, a press is about half a set for the front delts it hammers along the way.

Half is a convention rather than a measured constant, and it wins for a reason. Counting indirect work as zero undercounts muscles that do real assisting work every week; triceps on a heavy pressing program are never actually at zero. Counting it as full sets overcounts, because the assisting muscle rarely limits the set and so finishes further from failure than the prime mover. Half sits between the two errors, works best for close synergists, and happens to be the same primary 1.0 / secondary 0.5 weighting Anneal uses when it tallies per-muscle hard sets in your cycle recap. Whatever weight you pick, keep it fixed: a consistent convention produces comparable weeks, which is the entire point.

Nine broad groups are enough

Track chest, back, quads, hamstrings and glutes, shoulders, biceps, triceps, calves, and abs. That granularity catches every imbalance a normal program produces while staying countable at a glance.

Two places deserve a note, because lumping hides the most there. "Shoulders" in practice means side and rear delts; front delts get fed generously by every press, while the other two heads get far less from pressing and live or die on direct work. "Back" blends vertical and horizontal pulling, which load lats and upper back differently. A beginner can ignore both wrinkles. As training age climbs, splitting delts into front, side, and rear and back into vertical and horizontal pull is the first granularity upgrade that pays for itself.

Pick a window and keep it

Calendar week or rolling 7 days, either works; consistency is the only requirement. The rolling window is slightly more robust, since a heavy day landing on a Sunday versus a Monday cannot artificially split your total across two weeks. What the number is actually for

A weekly count pays off in two comparisons. The first is against a sensible band, to catch structural gaps: the muscle quietly getting 4 weekly sets while everything else gets 14. The second, more important one is against your own performance trend, because that comparison is what separates productive volume from junk. "Junk volume" gets thrown around as if sets past some number stop working; the evidence reads instead as diminishing returns, each added set buying a little less growth for the same fatigue cost, until the trade stops being worth it. Your log flags that point better than any universal threshold: reps falling at the same loads, and effort rising at weights that used to feel comfortable, are the signals that the marginal sets have become expensive.
